Eating Fast Food in a Calorie Deficit

Fast food fits a calorie deficit when the order lands near 450–700 kcal. At McDonald's and Chick-fil-A, seven of ten main-and-side meals run 200–620 kcal on the chains' own US menus.

Key takeaways

  • Seven of ten main-and-side meals at McDonald's and Chick-fil-A run 200–620 kcal, per each chain's own US menu read.
  • Chick-fil-A Waffle Potato Fries (420 kcal) cost as much as the Chick-fil-A Chicken Sandwich (420 kcal), and swapping them for a Fruit Cup (70 kcal) cuts the meal by 350 kcal.
  • A Chipotle bowl of chicken, beans, fajita vegetables and salsa is 355 kcal, and rice, cheese and guacamole take it to 905 kcal.
  • US chains with 20 or more locations must list calories on menus and menu boards.
  • A 22 fl oz Coca-Cola Classic is 260 kcal at Chipotle and a 22 fl oz iced tea is 10 kcal.

A fast food meal fits a calorie deficit when the whole order lands around 450–700 kcal. At McDonald’s and Chick-fil-A that means a main with a small side, and seven of the ten meals in the table below run 200–620 kcal. The NHS recommends cutting around 200 calories from lunch and from dinner, and it lists takeaways as something to limit. I plan around it. The numbers are published, so you can plan the meal like any other.

Can I eat fast food in a calorie deficit?

Yes, and the menu tells you how big the meal is before you order. In the US, chains with 20 or more locations must list calories on menus and menu boards, and give the fuller nutrition facts on request. The same rule adds a line that 2,000 calories a day is used for general advice, while needs vary. That’s why I start from my own target, and if you’re still unsure what a calorie deficit is, read that first.

Your own number comes from the calorie calculator, which asks only for age, height, weight and activity. It runs on NASEM 2023 equations, and its lowest result is 1,200 calories on the female formula or 1,500 on the male one.

Lunch takes about 30% of a daily target in my split and dinner about 35%. That’s 450–600 kcal for lunch and 525–700 kcal for dinner at targets of 1,500–2,000 kcal a day. The split is my own rule of thumb for healthy adults. If your doctor has set your target, or you’re pregnant, breastfeeding or under 18, use that number and ignore my percentages. Cooking dinner instead? These calorie deficit dinner ideas fit that range.

Everything below comes from US menus, read on each chain’s own pages. Chipotle’s nutrition sheet is a PDF whose file name reads March 2025. UK, Canadian and Australian menus differ. Check your country’s page before you copy a number.

Which fast food meals fit a calorie deficit?

A main and a small side. Here are the items I used, with the number each chain lists.

Chain Item (US menu) Calories as listed
McDonald’s Hamburger 250 kcal
McDonald’s McChicken 390 kcal
McDonald’s McDouble 390 kcal
McDonald’s Chicken McNuggets, 6 piece 250 kcal
McDonald’s Filet-O-Fish 380 kcal
McDonald’s Quarter Pounder with Cheese 520 kcal
McDonald’s Big Mac 580 kcal
McDonald’s Apple slices 15 kcal
McDonald’s Small fries 230 kcal
McDonald’s Medium fries 320 kcal
Chick-fil-A Grilled Nuggets 130 kcal
Chick-fil-A Grilled Chicken Sandwich 390 kcal
Chick-fil-A Chick-fil-A Chicken Sandwich 420 kcal
Chick-fil-A Chick-fil-A Nuggets 250 kcal
Chick-fil-A Fruit Cup 70 kcal
Chick-fil-A Chicken Noodle Soup 190 kcal
Chick-fil-A Waffle Potato Fries 420 kcal

Totals below are the sum of the two items in each row.

Chain Meal Total
McDonald’s Hamburger and apple slices 265 kcal
McDonald’s McChicken and apple slices 405 kcal
McDonald’s 6-piece McNuggets and small fries 480 kcal
McDonald’s McDouble and small fries 620 kcal
McDonald’s Quarter Pounder with Cheese and medium fries 840 kcal
McDonald’s Big Mac and medium fries 900 kcal
Chick-fil-A Grilled Nuggets and Fruit Cup 200 kcal
Chick-fil-A Grilled Chicken Sandwich and Fruit Cup 460 kcal
Chick-fil-A Chicken Noodle Soup and Grilled Nuggets 320 kcal
Chick-fil-A Chick-fil-A Chicken Sandwich and Waffle Potato Fries 840 kcal

Seven of the ten meals sit under 700 kcal. The other three are the Quarter Pounder and the Big Mac with medium fries, and the Chick-fil-A sandwich with waffle fries, at 840–900 kcal. At the other end, 200 and 265 kcal are snack-sized next to a 450 kcal lunch, so add a soup or a second item.

My own order at McDonald’s, when lunch is the plan, is the McChicken with apple slices at 405 kcal. At Chick-fil-A it’s the Grilled Chicken Sandwich with the Fruit Cup. I picked both on a rushed day and have reordered them ever since.

How much do the sides and drinks add?

Sometimes as much as the main. At Chick-fil-A the Waffle Potato Fries are 420 kcal, the same as the Chick-fil-A Chicken Sandwich on its own. Swap them for the Fruit Cup and the same sandwich meal drops from 840 kcal to 490. One word at the till moves the meal by 350 kcal.

At McDonald’s the gap between a small and a medium fries is 90 kcal, and apple slices at 15 kcal sit at the other end.

Drinks matter too. The Chipotle nutrition sheet lists a 22 fl oz Coca-Cola Classic at 260 kcal and a 22 fl oz iced tea at 10 kcal. A sugary 22 fl oz cup adds 250 kcal over the tea.

How do I build a Chipotle bowl in a deficit?

Add it up one ingredient at a time. The same sheet lists the calories of each one and gives the burrito bowl a range of 420–910 calories, so the bowl you get depends on what goes in it. Here are the ones I use.

Chipotle ingredient Portion Calories as listed
Chicken 4 oz (113 g) 180 kcal
Cilantro-lime white rice 4 oz (113 g) 210 kcal
Black beans 4 oz (113 g) 130 kcal
Fajita vegetables 2 oz (57 g) 20 kcal
Fresh tomato salsa 4 oz (113 g) 25 kcal
Cheese 1 oz (28 g) 110 kcal
Guacamole 4 oz (113 g) 230 kcal

Four builds from those rows. Chicken, beans, fajita vegetables and fresh tomato salsa come to 355 kcal. Add the rice and it’s 565 kcal. Add cheese and it’s 675 kcal, and add guacamole as well and it reaches 905 kcal. Rice and guacamole are the big steps. Most days I stop at 565 kcal.

Can I trust the numbers on the menu?

Menu numbers are estimates, and the chains say so. McDonald’s says on its product pages that its figures rest on standard formulations and serving sizes, are averages and are rounded under FDA rules. The Chipotle sheet says content may vary with portion size and recipes.

So leave room. If dinner is 630 kcal, I plan a 560 kcal order and let the rest be the margin. I’d rather be 70 kcal under on paper than 70 over on the plate. Build the day’s other meals from calorie deficit foods.

How do I order without a calculator?

Look the meal up before you walk in, and settle the side and the drink at home. It takes ten seconds in the car. Then the counter is just pickup. The other two meals get easier when the day is built as a calorie deficit diet around food you already eat.

In the car I look the order up in Calsa, where chain restaurant dishes carry the numbers the chain itself publishes, and add it to my day before I reach the till.

Questions and answers

Do grilled items at Chick-fil-A have fewer calories?

Yes, on the items I checked. The Grilled Nuggets are 130 kcal against 250 kcal for the fried Chick-fil-A Nuggets, and the Grilled Chicken Sandwich is 390 kcal against 420 kcal for the Chick-fil-A Chicken Sandwich. The nuggets save more than the sandwich.

How do I fit an 840 kcal fast food meal into a deficit day?

Subtract it from the day and plan the rest. On an 1,800 kcal target an 840 kcal meal leaves 960 kcal for everything else. A single meal that size doesn't break a week, but if it happens daily, move to a smaller side.

Are the calorie numbers the same outside the US?

Not necessarily. The numbers in this article are from US menus read. UK, Canadian and Australian menus can differ in recipe and portion, so use the chain's own page for your country.

What is the lowest calorie fast food meal in this article?

Of the combinations I added up, Chick-fil-A Grilled Nuggets with a Fruit Cup is the smallest at 200 kcal, then a McDonald's Hamburger with apple slices at 265 kcal. Both are snack-sized, so most people pair them with another item.
