Calorie deficit

How to Start a Calorie Deficit as a Beginner

Estimate what you eat to stay the same weight, then eat 250–500 kcal a day below it and weigh your food for two weeks. The usual pace is 0.5–1 kg (1–2 lb) a week.

Key takeaways

  • Start from maintenance: the NHS averages are 2,500 kcal a day for men and 2,000 kcal for women, and your own two-week log replaces them.
  • A beginner's deficit of 250–500 kcal a day is 0.23–0.45 kg (0.5–1 lb) a week on the old rule, inside the NHS pace of 0.5–1 kg.
  • Weigh food in the state you eat it: 75 g of dry pasta is 278 kcal and 75 g of cooked pasta is 119 kcal.
  • The 2025–2030 Dietary Guidelines set a protein goal of 1.2–1.6 g per kg a day, or 84–112 g at 70 kg.
  • Never eat below 1,200 kcal a day (women) or 1,500 kcal (men) to speed things up.

To do a calorie deficit as a beginner, estimate what you eat to stay the same weight, then eat 250–500 kcal a day below that. Weigh your food from day one and judge progress by weekly averages, not by one morning’s scale. The NHS pace for weight loss is 0.5 to 1 kg (1 to 2 lb) a week, so a small gap is enough to start.

How do I find my calorie number as a beginner?

Start with a guess, then replace it with a measurement. The NHS gives 2,500 kcal a day for an average man and 2,000 kcal for an average woman, and says yours changes with age, weight, height and exercise. Use that for day one only.

The better number is your own. Log from the start, and after three weeks of weighed food compare your weekly weight averages with the pace you expected. If they haven’t moved, your true maintenance is closer to what you’ve been eating than to your guess.

Prefer to measure first? Eat normally for two weeks and log it. If your weight trend stays flat, the average of what you logged is your maintenance. Under the old rule, a pound of body weight is worth roughly 3,500 kcal, or about 7,700 kcal per kg. That rule ignores how the body adapts over months, so I use it only as a rough check on a two-week log.

For the day-one guess, the calorie calculator takes your age, height, weight and activity and uses the NASEM 2023 equations, with 1,200 or 1,500 kcal as its lowest target. Swap that estimate for your own log as soon as you have one.

How big should a beginner’s calorie deficit be?

Between 250 and 500 kcal a day below maintenance. The AHA/ACC/TOS guideline says people in lifestyle programs are typically prescribed a deficit of at least 500 kcal a day, and lists 500 or 750 kcal as options. I’d start at the low end of my range. Measuring is what trips beginners up, more than hunger, and a small deficit leaves room for the measuring error you will have. If the term is new, what a calorie deficit is defines it before any numbers.

Against the NHS averages, three common sizes land like this.

Daily deficit Eating, if maintenance is 2,000 kcal Eating, if maintenance is 2,500 kcal Pace on the old rule
250 kcal 1,750 kcal 2,250 kcal 0.23 kg (0.5 lb) a week
500 kcal 1,500 kcal 2,000 kcal 0.45 kg (1 lb) a week
750 kcal 1,250 kcal 1,750 kcal 0.68 kg (1.5 lb) a week

The pace column is the deficit times seven, divided by 3,500 kcal per pound. It is a ceiling. Real loss runs slower. Never eat below 1,200 kcal a day if you’re a woman or 1,500 kcal if you’re a man, the low ends of the ranges in the same guideline. A woman with a 2,000 kcal maintenance who picks the 750 row is already 50 kcal above her floor. If she weighs 60 kg, 1% of her weight is 0.6 kg a week, so that row is too fast for her anyway.

How do I count calories as a beginner?

Weigh it, in grams, in the state you eat it. Cup measures vary, and cooked weights differ from raw ones. The table shows why, from USDA records.

Food Energy per 100 g 75 g portion
Pasta, dry 371 kcal 278 kcal
Pasta, cooked 158 kcal 119 kcal
White rice, long-grain, raw 365 kcal 274 kcal
White rice, long-grain, cooked 130 kcal 98 kcal

Log 75 g of cooked pasta as dry and you’ve added 159 kcal that isn’t there. Log dry pasta as cooked and you’ve lost 159. Rice runs the same way, by 176 kcal. Pick one state, usually cooked, weigh in that state, and keep the entry matched to it.

Oils and spreads are the next trap. One tablespoon of olive oil weighs 13.5 g and holds 119 kcal, and it vanishes into a pan. To check my own pour, I weigh the bottle before and after cooking.

Logging seems to help. A 6-month trial of 1,685 adults on blood pressure or cholesterol medicine found that people who kept more food records each week lost more weight. They kept 3.7 daily records a week on average and lost 5.8 kg. That is an association, not proof, and the group was in a structured program.

How much protein should a beginner eat in a deficit?

Aim for 1.2–1.6 g per kg of body weight a day, the goal in the 2025–2030 Dietary Guidelines, adjusted to your calorie needs. At 70 kg, that works out to 84–112 g a day. I build each meal around the protein first, since it takes a bigger share of a smaller plate.

How do I know the deficit is working?

Weight follows a weekly rhythm, higher early in the week and lower later, as daily weights from 80 adults show. So weigh yourself on at least three mornings a week. A jump upward is usually water, as can you gain weight in a calorie deficit explains. Average each week and compare weeks that are two apart. If the averages haven’t moved after three weeks of weighed food, trim 100–200 kcal a day and wait two more weeks. The 100–200 kcal step is my own call, and no paper fixes the exact size. If you lose faster than 1 kg a week, or faster than 1% of your weight if that is less, for several weeks running, eat more.

Two habits quietly wreck a deficit. Skipping meals to bank calories turns a steady deficit into a swing, and adding eaten-back exercise calories to your target hides a deficit you’ve already measured. Keep activity separate from your food number. If you feel tired in week one, does a calorie deficit make you tired separates normal from a cut that is too deep.

What does the first week look like?

  1. Write down your maintenance guess and subtract 250–500 kcal. That’s your daily number.
  2. Buy or find a kitchen scale and weigh every food that has weight, in the state you eat it.
  3. Log each entry as you eat it, not at night.
  4. Weigh yourself on three mornings and write the numbers down.
  5. Leave everything else alone until day 21, then compare weekly averages.

For first meals at a known size, calorie deficit meals for beginners has five with the grams.

I wrote this for adults who are starting out. If you are pregnant, breastfeeding or under 18, or have a condition that affects eating or weight, start with your doctor or midwife, who sets your numbers.

Questions and answers

What should my calorie deficit be when I start?

Cut 250–500 kcal a day from your maintenance. The AHA/ACC/TOS guideline says lifestyle programs typically prescribe at least 500 kcal a day, so 500 is a common upper start. Stay at or above 1,200 kcal a day (women) or 1,500 kcal (men).

How long does a beginner's calorie deficit take to show on the scale?

Two to three weeks of weighed food. At the NHS pace of 0.5–1 kg a week, three weeks is 1.5–3 kg (3–6 lb). Compare weekly averages of at least three weigh-ins, not single mornings.

Do I need a food scale to start a calorie deficit?

For the first two weeks, yes. Weight is the only unit that doesn't change with how hard you pack a cup. 75 g of cooked pasta is 119 kcal, while the same weight dry is 278 kcal, so the state matters as much as the amount.

Is it okay to eat 1,200 calories a day as a beginner?

1,200 kcal is the low end of the range the AHA/ACC/TOS guideline gives for women, and 1,500 kcal for men. It's a floor, not a target. If your maintenance is 2,000 kcal, a 500 kcal deficit puts you at 1,500 kcal, well above it.

How do I get into a calorie deficit?

Estimate what you eat to stay the same weight, then eat 250–500 kcal a day below that. Weigh your food in grams from day one and judge progress by weekly averages of at least three weigh-ins, not one morning's scale. If the averages haven't moved after three weeks of weighed food, trim 100–200 kcal a day and wait two more weeks.
